Where you need to be on day one
I assume you train at least three times a week and can run 5 km non-stop, even slowly (30–35 minutes is fine). You should be comfortable with a goblet squat, a Romanian deadlift and a basic row. If you are not there yet, spend two to four weeks on that first. Rushing a base is how people end up injured in week six.
Know what you are training for. HYROX is eight 1 km runs, each followed by a station: SkiErg 1,000 m, sled push 50 m, sled pull 50 m, burpee broad jumps 80 m, row 1,000 m, farmers carry 200 m, sandbag lunges 100 m and 100 wall balls. In Women's Open you push 102 kg (sled included), pull 78 kg, carry 2 × 16 kg, lunge with 10 kg and throw a 4 kg ball. Women's Pro is heavier: 152 kg push, 103 kg pull, 2 × 24 kg, 20 kg and 6 kg. This plan is built for Open.
The weekly shape
Make your jadwal simple enough to survive a busy Jakarta week. Five sessions, two rest days:
- Run 1: easy, 25–40 minutes, at a pace where you can talk (usually 6:45–7:30/km).
- Strength A: lower body and carries, 45–55 minutes.
- Run 2: intervals or tempo.
- Strength B: upper body, pulling and wall balls, 45 minutes.
- Hybrid session: runs mixed with stations, 50–60 minutes.
If five is too many, drop Strength B first. Never drop both runs.
Weeks 1–4: build the base
The goal is consistency, not suffering. Keep every run easy except one session a week of 5 × 3 minutes at a steady, slightly uncomfortable effort with 2 minutes walking between.
- Strength: goblet squat, RDL, split squat, single-arm row, 3 sets of 8–10. Start with a weight that leaves two reps in the tank.
- Farmers carry: 4 × 40 m with 2 × 16 kg. If that feels easy, go heavier in training and keep 16 kg as race weight.
- Hybrid: 4 rounds of 250 m SkiErg, 250 m row and 10 wall balls (4 kg) with 90 seconds between rounds.
Practise wall balls twice a week in short sets. The target is 9 ft, and technique matters more than strength here.
Weeks 5–8: add load and the hard stations
Now the plan gets specific. Run intervals become 5 × 1 km at about 6:00–6:30/km with 90 seconds' rest. That is roughly the pace you want to hold on race day, not a sprint.
- Sled push and pull: 6 × 25 m, starting around 70% of race load in weeks 5–6 and reaching the full 102 kg push and 78 kg pull by week 8. Sleds differ between gyms, so check what yours weighs before you add plates.
- Sandbag lunges: 4 × 25 m with 10 kg, short steps, upright chest.
- Burpee broad jumps: 4 × 20 m, steady rhythm and no all-out first set.
- Wall balls: build from 5 × 15 to 5 × 20 unbroken.
If you want help with technique, our station prep guide breaks down each movement, and the run zone covers pacing in more detail.
Weeks 9–12: practise racing, then rest
Weeks 9 and 10: do a hybrid session each week. In week 9, run 1 km and then a station, repeated 4 times (SkiErg, sled push, sled pull, burpee broad jumps), at controlled effort. In week 10, repeat with the second half (row, carry, lunges, wall balls) and finish with 50 wall balls.
Week 11: one long simulation, either the full race at around 80% effort or a cut-down version if you are tired. Do it no later than 10 days before race day. Keep strength sessions short and heavy-ish: 3 sets of 5.
Week 12: cut volume by 40–50%. Do two short runs of 20–25 minutes with 4 × 1 minute at race pace, one 30-minute station touch-up with lots of rest, and then rest properly. You will feel restless. That is normal.
Race day in Jakarta heat
Our humidity changes pacing. Start the first run 15–20 seconds per km slower than feels natural. A first-timer finishing in 1:40–2:00 is a strong result, and many of my athletes land around 1:45. Use the splits guide to set station and run targets before you get to the start line.
- Sip water in the days before, not just on the morning. Add electrolytes if you sweat heavily.
- Walk the sled stations if you must, but never stand still.
- Break wall balls early (sets of 15–20) rather than failing at 60.
If you are still choosing an event, read about HYROX in Jakarta first. Then pick a date at least 14 weeks away so you have buffer.
If you want a pelatih to adjust this latihan around your work, your cycle and your recovery, my hybrid coaching is where I do that.
