Rule of thumb: half of your last improvement carried forward,
capped, because gains shrink as you get faster. Structured
training moves the realistic line — that's the
job of a programme.
Part 01
8 × 1 km pacing
Your Hyrox run pace is not your 5 km pace. Start with your current
fresh 5 km race pace and add 20–30 seconds per kilometre — that is
the pace to hold on run one, and on run eight. Even splits win
Hyrox; a fast opening kilometre is borrowed time you repay with
interest on the sleds.

The two runs that decide your result are run three (straight off the
sled pull) and run eight (into wall balls). Practise both: know what
"steady" feels like when your legs are full of lactate, and rehearse
the finish so you arrive at the wall with a plan, not a red face.

Part 02
Compromised running
Compromised running is running at a high heart rate with fatigued
legs — every run in Hyrox after the first. It doesn't come from easy
long runs alone. It comes from interval sessions that copy the race
shape: run, station, run.
The three sessions that build it
Run–station–run intervals: 4–6 rounds of 800 m
run → 2 minutes of sled, lunges or wall balls → 800 m run at race
pace. Once a week.
Tempo run: 20–30 minutes at Hyrox pace,
uninterrupted, so the pace itself becomes automatic. Once a week.
Easy aerobic run: 40–60 minutes conversational.
This is the base everything else sits on; skip it and the
intervals stop working. Once or twice a week.

"Find your legs in the first 100 m." Off a station, shorten your
stride, lift your cadence, and let the pace come back to you instead
of chasing it.

Jakarta heat training
Jakarta is hot and humid all year, and Hyrox races are indoors and
air-conditioned. That mismatch matters: outdoor paces here will be
15–30 seconds per kilometre slower than your race-day pace, and
that's normal, not weakness.
Run early or late. Before 6:30 a.m. or after 7
p.m. Midday sessions are for the treadmill.
Race-pace work indoors. Treadmill intervals at 1%
incline for anything where the number matters; outdoors for the
easy aerobic volume.
Electrolytes, not just water. An hour of running
here loses far more salt than a European gym session. Salt tablets
or an electrolyte mix in every long run.
Use the heat as a tool. Heat-adapted athletes
hold higher blood plasma volume — your race-day aerobic engine is
bigger for having trained here.

A sample run week
For someone training four days a week with a race 12 weeks out.
Station and strength work sits on the same days — this is just the
running layer.

Volume matters less than consistency. Twelve weeks of this unmissed
beats twenty weeks of on-and-off.
